4 rowing sessions a week for 8 weeks, between two 2K tests, to improve your time with threshold work, intervals and steady rows.

What's inside?

This plan starts with a 2K test in week 1 to set your training paces. Each week combines a threshold session, intervals (8 × 500 m or the pyramid, alternating), a steady row and a technique session, with 500 m split targets that progress week by week.

Week 4 lightens the load so you can absorb the work. Week 8 cuts the volume so you arrive fresh for Saturday’s final test, where you go after a new personal best.

  • Week 1 – Baseline: technique, steady row, first threshold session and a 2K test on Saturday.
  • Weeks 2-3 – Build: threshold 4 × 8 min, 8 × 500 m then the pyramid, steady rows.
  • Week 4 – Recovery: lower volume and intensity.
  • Weeks 5-7 – Development: paces closer to your 2K target.
  • Week 8 – Taper: reduced volume and a final 2K test on Saturday.
  • 4 sessions per week: Monday, Tuesday, Thursday and Saturday.
