Learn to Row: Indoor Rowing for Beginners – 6 Weeks
Learn the right stroke and build your endurance, one session at a time
6
weeks
3
sessions/week
3 rowing sessions a week for 6 weeks to master technique, stroke rate and endurance, with an optional 2K test at the end.
What's inside?
This plan teaches you to row well before you row hard. Technique comes first: two technique and stroke rate sessions in week 1, then one every Monday. Steady zone 2 rows fill the rest of the week to build your aerobic base and make the stroke automatic.
In weeks 5 and 6, an easy version of the pyramid replaces one steady row and introduces pace changes. On the last Saturday, you can take your first 2K test to get a benchmark and set your future training paces.
- Weeks 1-2 – The basics: stroke sequence (legs, body, arms), low stroke rate, steady rows split into blocks if needed.
- Weeks 3-4 – Endurance: 30 minutes continuous in zone 2, stroke rate up to 24 strokes per minute.
- Weeks 5-6 – First paces: easy 250-500-750-500-250 m pyramid, then an optional 2K test.
- 3 sessions per week: Monday, Wednesday and Saturday.
