Couch to 5K – 8 Weeks
Go from run-walk to 5 km non-stop with 3 sessions a week
8
weeks
3
sessions/week
An 8-week plan with 3 sessions a week that takes you from run-walk intervals to running 5 km without stopping.
What's inside?
This plan is built for people starting from scratch. The first weeks mix running and walking, then the running blocks get longer until you can run 25, then 45 minutes without a break. Every session is easy: you should be able to talk while you run.
Three sessions a week (Monday, Wednesday, Saturday) always leave a rest day between runs. The last session of week 8 is your test: 5 km in one go, at your own pace.
- Weeks 1-3: the basics. Run-walk (2 to 3 min running, 1 min walking) and brisk walk intervals to build your breathing with less impact.
- Weeks 4-5: the bridge. Running blocks of 4 to 8 minutes, then your first 25-minute easy runs with a few strides.
- Weeks 6-7: endurance. Easy runs with strides, plus easy aerobic runs of 30 to 45 minutes.
- Week 8: test week. A lighter week that ends with a non-stop 5 km run.
- 3 sessions a week, about 30 to 45 minutes each.
